Nathan Pennington, MBA is the founder of rundreamachieve.com, VDOT O2 Coach Ambassador and holds personal bests of 9.27 for two-miles, 4:22 for the mile, 14:18 for 5K, 31.09 for 10K, 50:54 for 10-miles, 1:07:06 for the half-marathon, 1:44:05 for 20 miles and 2:19:35 for the marathon. Nathan was the 1995 Junior Olympic cross-country bronze medalist as a high school senior and finished 7th in the 1994 Junior Olympic 1500m final with a time of 4:01.18 as a high school junior. Later in his career, he became a member of the US Army World Class Athlete Program and two-time world armed forces cross-country team qualifier.
Nate holds a Bachelor of Arts in Physical Education from Malone University, Master of Science in Sport Administration from the University of Northern Colorado, an MBA from Purdue University and currently working toward his Doctorate of Business Administration (DBA) degree from the University of Missouri-St. Louis.

Great advice, just broke the 80 minute mark last weekend in detroit for the first time. A great indicator workout for me was a 4 mile threshold progression starting 6:04 just under goal pace and gradually progressing to 5:40 on the last mile

Ran a 1:27 with strep and been trying to build back up with strep and covid. I’m hoping to get close to this time by April of next year. This video is my motivation and will help me build my training plan when I’m ready to do some harder runs.

Thanks a lot. This really reminded me how I broke 1:20 in Berlin half-marathon in 2018. Especially the negative pacing. I found that really helped me. The only thing I would add is getting the zones right at the beginning, to set the load properly and to get some sense of the starting point. Because everybody knows pretty exactly where they need to be 10 days before the race but not many people are sure where they stand at the beginning. Based on my entry 10k test race I was running 2k and later 3k repeats about 12s per km slower (3:48) with 5m in between when I started my training than what I needed to run (about 3:36, I knew I needed to be able to run cca 36:00 10k plus get some endurance to be able to do 38m 10k twice over and then the last super painfull bit under 4minutes :-)) and I thought I would never be able to run that much faster (and shorten the rest to 3minutes) - I could have also run shorter and somewhat faster with less recovery as you suggest but I have my favorite sessions :-). But 3s per k improvement in a month (I trained for four months) was achievable. The same happened in other types of sessions (I did some speedwork, sweetspot and a long run,). If I even tried to run anything in 3:36 per k at the beginning, I would have given up, but 3:48 was psychologically doable.

@@rundreamachieve Thanks. I was 42 back then. I moved over to Ironman after I checked that under 1:20 time. I did 9:25IM with 3:15 marathon in it in Hamburg this year which got me into World Champ. in Nice for the 45-50 category ( but I did not go. It was too expensive :-) ). Your channel is straight to the point and it is a bit more advanced so I can learn something too. Most channels repeat the basics. Running after 40 or 50 is a whole new sport. All the tricks one needs to learn not to get injured. There are some things runners after 35 are doing which they should not be doing if they want to run when they are 55 too. Like running on tarmac when there is a nice dirt road nearby (because that would slow the pace by 6 seconds per k and they want that number to be low, slower pace does not look good on Strava :-) ) . I know because I did this too (except there was no Strava). But I need to stop my rant already. Anyway, these sessions for faster times are pretty punishing impactwise, injury is always around the corner if one is not careful.

Are we training to breathe differently at these paces? There's all this stuff about nasal breathing and running benefits. Are the benefits even measurable come race day?

I would advise to not change up how you breathe. Do what makes you comfortable. Some athletes breathe through their mouths when they run (like me), while others through their nose. Keep up the great work out there and look forward to hearing about your new upcoming PRs.

Last week, I completed a 3x2 Mile repeat w/ 5 minute rest averaging around 5:43 and I’m running a half marathon this Sunday.Would this be a good indicator of getting below Sub 80 minutes?

VERY solid effort and I'd say so. Just run smart in that first 6.5 miles and REALLY start focusing in on sub 6:00 pace in that last 6.5+ miles. Good luck out there.
