Zwift Races & Structure For Big Fitness Gains ! With Limited Time to Train

Todays video charts the final few weeks of my third block of training following my accident in May. Objective to build top end power and improve fitness during a super super busy period at work, with only 5-6 hours to train each week.
I've loved the Zwift Tiny Races - and figured I could have some fun, by racing these each week, and combining them with a Structured Training, my old faithful, Tempo with VO2 Max Surges. Plus for fun one other Zwift race per week. Check out the video to see how my fitness improved over a 5 week training block, including a lot of travel with work and long hours and a lot of stress.
For the Tempo With VO2 Max Surges:
I ramp for 5-10mins to the tempo, then sustain the tempo for about 15-20mins (tempo 78-82% of FTP depending on your physiology). Then the 30min block of Tempo with VO2 Max Surges is at exactly the same tempo - but every 2mins adding in a 60sec surge at upper / top V02 Max (for me this was 125-130% of FTP) and after the 30min block, either sustain the tempo for 15-30mins (or have 5 mins mid Z2 to recover and then ease back into the tempo. Keep the power down at all times. The quality of the tempo is as important as the surges.
I find it can take 1 or 2 sessions to find the correct physiological power settings and also it’s a good idea to build from eg 5 or 6 VO2 Max surges to x10 if you are new to this. It’s a very demanding training, so best done once you have build a base level of endurance and threshold fitness.

Hope you and Jayne had a great Christmas and wishing you good recovery from illness. I'm a big fan of tempo/Z3 with spikes. A Pavel Sivakov session- 4x1 minute max/30 seconds recovery, straight into 15 minutes at tempo/Z3 then 4 minutes of recovery to complete a set. Repeat the sets 2-3 times more and you have a tough one right there.

Hi Ajlexincole - thanks ever so much for your really kind and generous support 🙏 Also happy new year - hope you have plenty of fund and adventure in ‘23! I love the WattBike Pro for pure in the saddle training. The air resistance is harder to push into and I always get good fitness progression from using it regularly for structure intervals. But it’s not a smart trainer (no ERG mode) and much less fun on Zwift. I’ve also loved the Gen 1 and now Gen 2 WattBike Atom - a smart trainer thats really well made, reliable and has an excellent 2 year guarantee and on the ground serving. For me this was the life changing investment that really got me into cycling. But currently I’m loving the Wahoo Kickr Bike - it feels really realistic and pushing into the pedals when the bike is on an incline feels amazing and is perfect for climbing training. I bought the V1 because it was on a big discount. I have seen a number of people have reliability problems with Wahoo kit- but generally I’ve heard Wahoo replace and treat their customers well. As such if climbing is your thing - this is the one

if it’s getting raucous in that room on the air-resistance bike i recommend apple airpods pro. quiets things considerably. makes for a more enjoyable experience. a dead hang is excellent for grip strength and is a good way to de-compress the spine. when it gets too ‘easy’ (not sure it ever does) you can use fat gripz to ncrease the difficulty. well done. carry on.

Yep - the air resistance isn’t subtle - but boy does it build fitness ! Happy new year Found Found Found - and wishing you a year progression, joy and building back health and strength ❤️‍🩹 . I’ve loved the handing stretch - and agreed incredible for grip strength should I get back to rows or deadlift. And any thing with the fat grips is like 200% harder !! 💪

I think the polarised approach to training is effective - but due to work and family rarely do I have the time to log 8-10 hours of Z2 and 1-2 hours of harder trainings. Also I personally find the Z2 boring. So overtime I’ve evolved to doing my endurance at very low Z3 (my Lactate Theshold 1) and then 2 tougher trainings and maybe a Zwift race. Including the strength training rarely do I get much beyond 6-8 hours per week. And then September - Jan is a peak time for me at work - so time is even more scarce, hence the training plan for this video👍

Just purchased a sissy squat, on the back of seeing this video. Looks like a serious bang for buck piece of kit… a form of self harming for big gains. All the best to you and Jayne for 2023. @@gaz5eeeee ahhh that all makes sense Gaz - and glad your delicate eye is now reassured on the kitchen 😅. Because I can’t deadlift for the time being I’ve been using the sissy squat about twice per week since filming this, and gradually adding a little weight with dumbells - and for sure it’s an excellent movement. Because it forces you to sit back into the squat, keep chest up and straight back with tight core, and then squeeze the quads, glutes and hams hard to explode up - and you can really focus on the push through with the hips towards the top. So it works loads of muscles and movement patterns that are neglected by the cycling training. You can also adjust the rear pad up to make the movement easier and down to make it harder for progression. Stick with it 💪

Thanks ever so much Jono 🙏 - and happy new year. I really hope you get good progression from this 💪💯. I don’t use ERG mode because the WattBike Pro doesn’t have it - but on the WattBike Atom or the Wahoo Kicker there is a 5-6 second lag - and I prefer to punch from one power to the next. I do however sometimes use EEG for 5min efforts or longer 👍

Keep up with the good work 👍🏻….my last 3 weeks have been VO2 and anaerobic (coming back off a chest infection which lowered my ftp down to what I had before 286) I’m sure 3 weeks of high intense workouts is the limit (I’ve had plenty of rest periods between sessions 2-3 days). I’ve just got 5 more WOs in the next fortnight then my next training starts mainly focusing on Z2 (some of which are 2-4 hrs long🤞🏻🤞🏻), I’ll use some ZRL races as workouts if you agree?

Nice video, Phil - thanks. I’m on a structured build also. The tempo with VO2 bursts are in my plan! So you create Zwift custom workouts or use a Zwift workout from the menu?

Hi Leigh - happy new year! I ramp for 5-10mins to the tempo, then sustain the tempo for about 15-20mins (tempo 78-82% of FTP depending on your physiology). Then the 30min block of Tempo with surges is at exactly the same tempo - but every 2mins a 60sec surge at upper / top V02 - for me 125-130% of FTP) and then either sustain the tempo for 15-30mins (or have 5 mins mid Z2 to recover and then ease back into the tempo. I find it can take 1 or 2 sessions to find the correct physiological power settings and its a good idea to build from eg 5 or 6 surges to 10 if you are new to this (it’s very demanding). The air resistance from the WattBike Pro is harder to push into - and always yields incredible real life fitness improvements

I used to love doing 5x Swain’s and then riding down to Regent’s Park - to do the outer loop or intervals on the inner circle. For pure training the Olympic Velo Park is excellent. But really early in the AM (first light) on the weekend, Central London is a pleasure to tour around on a bike. Enjoy 👍

Thanks Boris - good idea. I’ll do that. But likely not until early Autumn once I’ve ridden the KICKR Bike more. Basically the WattBike Atom is excellent on Zwift and for training (Incl ERG mode) - plus reliable with excellent after service and 2 year warrantee. The Pro is harder to generate the same power on due to the air resistance. It will connect to Zwift but no auto change of resistance vs gradient and no ERG. But perfect for anyone wanting to build fitness for TTs or hard VO2 Max Efforts - and complements the strength work in the Gym well. The Kickr bike is the most fun - because it goes up and down with the gradients . It’s the one I enjoy the most on Zwift - but overreads power by 5W and I wait to see how reliable👍

any advice for a fallen glory? I took a 2 month break, oktober november, and went from 295 ftp to 215, seems not to go up this time like previous winters where i didn't drop that much, and was quickly up to speed again :s

Hi boomshire - and happy new year to you! Wishing you health and adventure in ‘23. I’d advise not testing the FTP and training a little differently to whatever you’ve been doing the last month to give a new stimulus. I genuinely love Tempo with Surge - because unlike a lot of interval trainings you have to keep a decent power down on the recovery, and this training has always materially bought up my fitness over a 4-6 week period. Other than that I do love 2x15mins at FTP with mid Z2 in the recovery 👍

Hi Dupon, happy 2023, and hope you have plenty of fun and adventure this year! There’s no problem with the WattBike - I mention in the video I’m not yet fit enough to surge at the 370W. The key is the 1 min intervals should be at your top end VO2 max - and back in early Dec this was about 125% rising to 130% of my FTP over the 5 weeks 👍

@@dupondavignon869 no more crashes is the objective for sure 😅🤞. On the WattBike Pro it is air resistance (no electricity needed) - so no ERG mode available. I love using the WattBike Pro for intervals because the air resistance some how makes the same power harder to push - and I always get good fitness progression 💯

Hi Janek - the WattBike Pro has air resistance and no ERG Mode. However even when I use the smart bike I don’t engage ERG mode because I prefer to punch from one power to the next (and ERG mode has a 5sec lag to get up to power). This was something I learned I needed to improve when crit racing outside and still find this helpful on Zwift Races. I’ll use ERG sometimes if each interval is 5mins or more - because the lag has less impact 👍

It’s incredible - and you’ll hear this a lot, but don’t go too hard on the Glandon - because Galibier gets tough in the final 4-5km and then the Alp with 4000m in your legs is proper tough . Electrolytes and carbs in your bottles will help immensely

A flaming God of Speed & Structured Training 💪 - I personally have come to move away from FTP and more towards gauging (whether in the lab or from training experience) my LT1 and anaerobic threshold from which to set the intervals. But for sure I’m a willing disciple of the God of Speed Structured approach to training - the only way to go for those of us with no time to waste 💪

I've done them all and I come to the conclusion that this is the best. There is no better training than focusing on your FTP. Everyone is training to increase their FTP regardless. So I find that any other training is useless
