Welcome to another 30 minute HIIT workout from GCN Training! The session focuses on intense 30 second efforts and then longer intervals immediately afterwards. You need to focus on trying to complete the longer effort at a little below your maximum. This will also help when out on the hills, especially if you struggle to recover from the initial shock of a tough gradient. This is a great indoor workout for those of us who are short on time and want to get the most out of our efforts on the bike.
The Session:
- 5 mins warm up -
30s Max! at over 70rpm
- 30s Recovery at 100rpm -
1min at FTP (8/10) at over 70rpm
- 1min Recovery at 100rpm -
30s Max! at over 70 rpm
- 30s Recovery at 100rpm -
7min at FTP (8/10) at 80-100rpm
- 2min Recovery at 100rpm -
30s Max! at over 70rpm
- 30s Recovery at 100rpm -
7min at FTP (8/10) at 80-100rpm
- 30s Recovery -
30s Max! at over 70 rpm
- 3 mins warm down -

Add some traditional sessions that are well established in training plans. 2x20 LT, 3x20 SS, 4x8 105%, 4x4 120%. I'm sure your presenters will all be familiar with these sessions

Agree with the rest here - would love to see some longer sessions (45 min, 60 min, maybe even 75 min!). Regardless, these new sessions are AWESOME and I look forward to seeing a new one each week!!

Great workouts! I've done 2 and can't wait to get into another. Question: are the women on these videos shy to speak on camera or does the instructor not know them well enough to ask them about their training routines? In both videos I watched he only asked for responses from the men

Sprinting with tiny recovery into the longer intervals is a nice touch. Gonna keep this one in the rotation.

This was a great sustained effort workout and I liked it as a change to the30 minute HIIT efforts I usually do. Thanks Conor,Hank,and GCN. I LOVE your videos, do them every other day and I appreciate the effort you all put into making these for people at home like me. Still kicking, still riding at 73.:)

Hi Team GCN. Thanks for all of these fabulous workouts- your videos and company helped get me through my year-long recovery from ACL reconstruction surgery. Huge kudos for including more women in your riding crew and sharing their thoughts/perspectives on the workouts and riding. It would be fabulous to see more people of colour represented in your riding crew too, to make your workouts more inclusive of the cycling population. Love this session! Maybe a video on cycling specific stretches to do pre and post rides would be a good video. My New Years resolution is to stretch after every ride. I found myself severely lacking in that department. Maybe the main channel has some video on that but one here would be nice. Thanks again!

Incredible workout ! First time back on an indoor cycling bike in 5 plus years. The last time I took a cycle class was when I was in my 1st trimester of pregnancy. Now my daughter is 5 years and 2 months old. Finally invested in a stationary bike. It’s not a Peleton. But it is Pro Form that was on sale and only came out for $300. Super excited to get back into training with GNC . Here’s to the New Year. Happy 2024 ❤

Great video! I really like how this one combines the max effort intervals with the longer sweet-spot-style intervals. It's a refreshing change since most training videos focus on one or the other. Also great to hear the dialogue with the other riders.

I train with GCN five days a week on my spinning bike. 30 or 40 minute sessions, first thing in a morning before work, make the time for exercise in a morning as it helps both physically and mentally, I'll be saving this session.😀

Sometimes I just do the first GCN workout that comes up on my youtube suggestions when I'm scheduled for a bike workout and somehow it's always a Hank/Connor combo and also somehow it always puts my Garmin status back to productive afterward. Thanks all!

Good day! I did spinning in a class format for several years but fell off the wagon when Covid reared it’s ugly head. Unfortunately I put on the Covid-20 that so many have during this time. My husband bought me a spinning bike but I struggled to find a spinning instructor that I liked that also played music that I like. All the instructors are younger than me (I’m 68) and I don’t care much for the music (go figure). I stumbled upon GCN workouts and I feel that I am getting a better workout. Hello from the United States (cold New England). LOVE these work outs. I've only been a casual biker on my old Trek hybrid that I broke out of storage in the spring during the lockdown to get some much needed outdoor exercise. I was riding all summer and into the late autumn. Now there's snow on the ground and it's just too cold for my taste. Instead of just getting lazy in the winter, I got myself an indoor cycling trainer and just thought I'd be bored silly all winter trying to motivate myself to ride in the basement. Then, I discovered your channel and you're giving me some great workouts and inspiration! I can't wait for warmer weather to get back out on the road, and thanks for keeping me in better shape for it! I highly recommend these workouts for any level of rider!

Wow, this was a great session. Normally in these 30 minute sessions I can go around 14 km, but this one got me a PR of 15.03 km. Holy cow I need to lie down!

Love these. I'm a runner training for a road relay race and I can't handle the running mileage like I used to, but I've been doing a few of these and really killing my legs on the bike. I know I'll be seeing the benefits come race day.

Now capacity has been built would love to see more 60 minute sessions and even more versions with different difficulty complexities. These really are amazing workouts! I would have no problem paying for a membership or subscription to one of the cycling coaching apps but if you just follow along with these GCN workouts, you get phenomenal training and motivation! Love love love this channel!
