Dr. Nathan Pennington is the founder of rundreamachieve.com, VDOT O2 Coach Ambassador and holds personal bests of 9.27 for two-miles, 4:22 for the mile, 14:18 for 5K, 31.09 for 10K, 50:54 for 10-miles, 1:07:06 for the half-marathon, 1:44:05 for 20 miles and 2:19:35 for the marathon. Nathan was the 1995 Junior Olympic cross-country bronze medalist as a high school senior and finished 7th in the 1994 Junior Olympic 1500m final with a time of 4:01.18 as a high school junior. Later in his career, he became a member of the US Army World Class Athlete Program and two-time world armed forces cross-country team qualifier.
Nate holds a Bachelor of Arts in Physical Education from Malone University, Master of Science in Sport Administration from the University of Northern Colorado, an MBA from Purdue University and holds a Doctorate of Business Administration (DBA) degree from the University of Missouri-St. Louis.

Totally me, I ran my first marathon in October ‘23, 4:19.21, I thought I’d break 4:00.00, so I started training for the same race in ‘24, but I got a charity number for Chicago, so I’ve had like no real time off. Your intro song is so fitting for your message. Your 4 Hr plan is helping me make a statement.

Awesome advice, man! Appreciate you sharing! I started running in February this year with my nephew as he gets ready to enlist in the Air Force. I’ve been retired from the USMC since 2015 and hadn’t run much since then. I decided to see what I have left in the ole legs and set myself some targets: Target 1: Half Marathon, Sub 1:37:00 Result: 1:34:52 (San Diego Half Marathon - my first official race!) Target 2: 10k, Sub 38:00 Target 3: Half Marathon, Sub 1:26:00 (August) Target 4: Long Beach Marathon, October 6th, Sub 3:22:00 (Boston Qualifying Time - my first marathon!) Target 5: California International Marathon, December 8th, Sub 3:00:00 (Boston Qualifying Time) I plan on accomplishing this on 65-70 miles per week, currently running 30-40% of my weekly mileage below target race day pace! For some context, I'm 5'10", 45 years old, and weigh 212 lbs. Phase 2 starts today, and I’m making this post as an accountability step. I’ll check back in as I go. Lets get it! 👊

Hey coach! I decided to do a mile test after a little less than a month to see if the tempo runs and interval runs were working, and I got a new PR by 44 seconds! (7:18 mile) I will keep on at my training and adjust my tempo runs to the new pace after I recover.

Coach! Good to see you back to training !. Running nyc in November and this helps. Been a little lost on what to do before the 18 week training block. Do you think there should be 1 or 2 speed sessions per week?

NYC is a GREAT race, tough course but the crowd support there is insane and will carry you through. 1 speed session first half of your build up, maybe second half with a 10-day taper is what I would focus on. Keep up the great work and wishing you great success in New York.

It’s easy to forget how much patience you need for these builds. I started to get anxious about my speed and mileage but have to remind myself that my race is in December! Plenty of time to adapt.

For anyone watching, Nate is SPOT on!! Consistency and rest is arguably the single most important aspect of your build. Take rest days for adaptations to occur. If you get injured from overtraining you won’t make it to the starting line. If all of this sounds overwhelming just follow one of Nate’s plans. Let him do the thinking for you. As a master 12 months is too long of a build up / plan, in my opinion. I say this because you're at a stage to where it's very easy for 'life' to get in the way, unexpected need to travel, work matters and so forth, disruption can happen....all for a one day event of unpredictable conditions? Boston in '04, the high of 89F degrees in Framingham (10K mark), spit the bit real quick in that one. Anything not in the plan can happen on race day, but it was okay because NYC was 6 months away. Life is better giving yourself 2 bites at the apple per year.

Certainly some valid points you left here TG and in many cases, it is. 20-24 weeks is optimal. 89 degrees! Wow! Boston wether can definitely be wild sometimes ✊👊🙏

Can you make a video on how you plan to drop that weight to race weight. I’m same height as you and 188 pounds. I have the Honolulu marathon in Dec and would like to be at 170. Losing weight is hard

You have plenty of time and your weight will drop, just stay consistent with your mileage and maintain a healthy diet, basically 6 months of training to go and you will definitely drop those 18 pounds in that amount of time. Be patient, the body usually meets equilibrium as we get fitter, those long runs definitely will yield you the results you are aiming for. Hydrate well in Honolulu and good luck

i have switched from high aerobic to low aerobic running the past 4 weeks with 85% in low zone 2. Same weekly mileage. I am finding my legs tiered in same routes much earlier than when I run it faster. A 95 min run is now taking 105-110 min. Why the tired legs 1/2 way through the run? Is it that I am training slower twitch muscles that have note been trained before or is it the longer time on my feet? Avg weekly miles last 6 months is 45miles. No injuries

Sounds like you are extremely fit Zia. More than anything it is delayed onset muscle soreness and the build up of fatigue of higher mileage. JOG on those recovery days and make your hard days exactly that, HARD. Continue to stay healthy and consistent, the mileage and training WILL get easier in due time.

I'm training for CIM in December. My question is, should I do a road time trial to be sure I can complete the full 26 miles and or just work up my longs runs up to abs even surpass the distance since I still have plenty of weeks to go?

I would just focus on the long runs and staying consistent with your mileage. Your workouts and overall fitness will definitely tell you how ready you are Aaron. You picked a great race to go after a fast time on. Make sure to train over hills as CIM does have some of them. Wishing you great success as you lead into December

Hey coach, checking back in after my first 4 week block training for the 1:29:59 half marathon. Today I ran 6x1km @3:45/pkm 90 seconds rest (PB last rep 3:30!!) How should I look to progress these speed sessions over the next 12 weeks?

Great job on the those 1k reps EC! You are definitely getting into superior shape and that is going to make that 4:16 km pace you are aiming for, for the half to feel sooo much easier. Focus on decreasing rep speeds every 28 days as it usually takes this long to adapt to any stress load being placed on the body. Keep up the great work.

I'm currently 47min 10k, 22min5k, 1h57m HM fit. Is it possible for me to achieve sub 3 marathon in end of Nov '24 assuming I train hard and everything goes according to plan?

It is a massive jump in athletic performance but not impossible. I have seen runners do some pretty extraordinary things. Keep up the great work. You are in great shape 💪💪💪💪

You keep saying a minimum buildup should be 16 to 24 weeks, and now you're talking about even one year. Not that I disagree that it takes time to train for a marathon, but we need to agree what the starting point is. If you're advising a beginner, then yeah, it should take that long, but for an experienced runner I don't think so. I'm on my second year training consistently every day with 5000km/year. I stack up training block after training block. I do a marathon, then 5k, 10k and then half-marathon,. Then I start all over again the cycle, perhaps in different order. I don't need 24 weeks, do I? In fact, I would lose focus and peak before race day for anything longer than 16 weeks... Maybe it's because I'm "old" (47), but too long is no good for me.

In most cases, it is a little too long Francesco but in certain situations, it is perfect, depends on the background and history of the athlete. Appreciate your thoughts and wishing you continued success in your training and upcoming races. ✊✊✊✊
