If you want to run faster this is a fantastic drill to add to your training. Ins and outs (aka fly float fly) is a fantastic way to improve your top speed. This drill involves running at a high intensity (fly), followed by a period where the athlete "floats" and then finishes with an all out sprint (fly). This method allows for a higher top speed, better coordination between the flexors and extensors, and the development of relaxed sprinting.

try to focus on his leg drive towards the ground.. like swinging a hammer. In the float phase he's not attacking the ground.. once he gets out of the float phase he starts attacking the ground again. Arms should be more violent in the end again as well. I will say it's next to impossible to see the difference.. but this is what is trying to be accomplished. Hope that makes sense

Both. Each provides a slightly different training stimulus and are core components to max velocity training.

Float is reducing intensity to ~90-95% while maintaining turnover and technique

Keep speed up and a high rate of turnover, focus on relaxed sprinting while still be fast.

His hand coordination was bad. His hands are coming down to his thighs which increases drag.

How much rest & sets ?

Depends on the athlete, where they are in the season, experience etc. 2-4 sets is a good starting point. For rest you want to be fully recovered, so ~5 minutes or whatever you need to be able to give it 100%.

Depends on athlete, time of year etc, anywhere from 2-3 is a good starting point, since these are at or close to max effort you don't want to do too many
