Run alongside Coach Holly for this 30-minute follow-along workout, using intervals to boost your speed! With rests built in and running intervals based on a "perceived effort" scale, this workout can be tailored to any level of runner!
Your Workout:
Warm Up:
2-minute jog @ 4/10 perceived effort
2-minute jog @ 5/10 perceived effort
2-minute jog @ 6/10 perceived effort
Main Set:
60-second run @ 7/10 perceived effort
60-second jogging recovery @ 4/10 perceived effort
50-second run @ 8/10 perceived effort
50-second jogging recovery @ 4/10 perceived effort
40-second run @ 9/10 perceived effort
40-second jogging recovery @ 4/10 perceived effort
30-second run @ 10/10 perceived effort
2-minute FULL RECOVERY
Repeat the above for 3 rounds total.

These workout videos are honestly the best, especially now that we are all in quarantine! A lot of the gyms are closed and a lot of people don’t have treadmills at home, so these videos have really been a lifesaver for me and they motivate me to be a better runner!! I love this workout! I have been running in a treadmill for a while and this is my to go to WORK OUT I have been increasing the distance and the number of intervals I do LOve the fact that you took the time to even include the 5 minutes cool down:) Love you guys keep it up Working on becoming a member;)

Good workout-I just wish RU-vid didn’t stick ads in the middle of videos now. Can’t keep stopping to take out my phone and hit “skip ads”. Kind of messed up my intervals! But I just did the recovery jog through the ads.

Dear Coach Holly,. I just did this workout today and I won't stop doing this until I can do this without perfect to the T. And when I achieve that level I will keep doing this for a month then will go on to something more challenging. thanks for putting this out 🐱. Very happy

It's nice to see a video recorded before the pandemic. I find so many people who've been unhealthy all their life, prior to the pandemic, just started exercising for a few days and immediately make some sort of video, acting like they've made so much progress and learned so much. It's so annoying.

Such a cool video, I am always confused about what the best speedwork workout is : Repetitions, Fartlek or structured ladder type run like this. This workout looks like it makes sense to me - now to just to find a flat area to do this on as it is pretty hilly where I live. Holly you rock! Thanks

You can also do this on a treadmill...just increase the speed gradually for each one.

Loved this workout. i didnt follow along because i prefer my own music but i set up an interval timer. worked perfectly. i found the hardest part was slowing down to a light jog after the fast run....i wanted to walk so badly:)

It may be too late but is there any way to set the commercial breaks in the rest periods? Kind of tough pressing “skip ad” while arms are flailing at 10/10 lol Love the pace and it’s a step up to train the body for the extra stretch after those first 5k meters... result? A sprinter’s kick on those last 120 meters!

I never figured the better sweater vest to be an active piece, it’s all poly so I’m sure it wicks ok, but the relative breathability is the question.

If you're looking to run Parkrun like a race, I wouldn't suggest a tough interval workout the day before. Maybe try this earlier in the week so that you have a bit of time to recover before your next hard effort!

Think of 10/10 as all out hard-as-you-can-go running. Dial it back to be 40% of that.

@Christina Reynolds A woman wearing one of those today would be considered frumpy. This word has to do with how people - especially women - dress. ... When you look frumpy, your clothes are out of date and also modest, boring, or drab. Frumpy is the opposite of stylish. Not sure if this what he meant but it was in the dictionary. I didnt know what it meant till i look it up, i wonder if coach holly knew or just likehis comment. Anyways coach holly is my favorite.

How can I calculate 4/10 effort to MPH or pace per mile?

I think they mean percieved effort. So a 4/10 on the scale of "I can do this all day" to "I'M DYING". But I guess you could try out your minimum and maximun pace and take those as your 1/10 and 10/10. I'm not an expert so what do I know.

Henrieke explained it well! This is based on how the efforts feel to you so the times will be different for everyone. If 10/10 is your all out max that you can only do for 30 seconds, and 1/10 is so easy you could do it all day, 4/10 is somewhere on the lower end of that scale but still with some effort.

Hi Coach Holly, i am 61 years years old man from Singapore. Starting to pick up jogging. I started 20 days ago, on 1.6Km. Now i doing 8Km for 1.5 Hrs. I would like to improve on my timing. Came across your video, and i dont understand how to apply the perceived effort. Please advise is there a guide on 4/10, 5/10 perceived effort. Thanks.

Hey there, good question! 3/10 would be a moderate but intentional power walk. 5/10 would be a light jog. 7/10 would be a "run". 10/10 would be all out sprint. You should be able to hold a conversation with a running buddy at 5/10 but not at a 7-8/10. Hope that helps!

Depends on what the rest of your training looks like! Weekly, I'd say do this one 1-2 times, mixed with 2-3 other run/jog/walk days and 2 strength days.

I completely understand the need to monetize the channel with adverts, but a really good video here was ruined by so many adverts popping up when intervals begins. It ruins the flow of the session. Great workout though.

Quick hack.. scroll near to each ads (yellow indicator) all the way until end of video. And hit that repeat button. Works 99% of the time for me in these kind of videos with multiple ads.
