As a doctor of physical therapy, knee pain is one of the most common conditions that I treat. Luckily, there is a lot that the right stretches and strengthening exercises can do to help alleviate this pain. Today, I wanted to share with you 10 of my favorite knee stretches and exercises to decrease your knee pain and help you feel better.

Knee Anatomy
In order to understand why your knee is hurting, it’s important to understand the structures that make up the knee joint. Your knee is made up of three bones - the femur, the tibia, and the patella. These bones are held together primarily by four ligaments (ACL, PCL, MCL, and LCL). There are also multiple tendons from muscles that cross the knee joint as well.
Why does my knee hurt?
There are many different potential causes for knee pain depending on which particular anatomical structure is affected. Common bone issues include osteoarthritis and stress fracture. Knee ligament pain can indicate strains and tears. Muscle and tendon issues include sprains and tendinopathies (tendinitis, tendinosis, etc). The most common conditions I encounter as a physical therapist include osteoarthritis pain, patellofemoral syndrome (pain under the outside of the kneecap), meniscus injuries (pain in the knee joint; usually isolated to one side), and ligament injuries.
It’s important to note that not all knee pain is the same and therefore recommended treatment and exercises will be different depending on which structures are affected. The stretches and exercises demonstrated here are highly generalized and should not be taken as a treatment plan for your specific condition. You are encouraged to consult with your doctor or physical therapist for treatment options specific to your individual needs.
Will exercising help decrease pain in my knees?
The right exercises performed in the right way can have a major influence on knee pain. Stretching structures that are tight while strengthening muscles that are weak has a profound effect on the biomechanics of the knee joint. Increasing range of motion, strength, and stability in the knee are critical steps in decreasing pain and promoting normal function.
Which muscles should I strengthen to decrease my knee pain?
The two major muscles that move the knee joint are the quadriceps group and the hamstring group. You also need to focus on the hip muscles (hip flexors, hip extensors, and hip abductors) as they play a critical role in knee alignment and stability. The exercises demonstrated in this video will address strength and range of motion in all of these areas.
Knee pain is a common issue that affects millions of people everyday. These exercises and stretches are designed to increase motion and strength in key areas that will help decrease pain and facilitate normal activity.

I'm actually shocked..tried the stretch at 7:35 with a thera band i had lying around, and the pain in my knee lessened considerably after 2 days! I've watched a lot of videos about knee pain and they all have a lengthy routine which i didn't have the patience to do. But with that one exercise you showed i can feel the relief. THANK YOU!

After having knee pain for a few years, doing these stretches a few times a week helped SO MUCH. I hardly ever have any problems with my knees.

Thanks, Jared. I already do most of these poses in yoga but will focus on them more since my left knee needs a little TLC. I’m not in pain but it does get a little sore from exercising so strengthening & stretching the supporting muscles & ligaments seems prudent. Will see my doctor when this COVID-19 situation settles down a bit. 🙏

Thank you once again for your wonderful videos I self healing. My question is I have knee pains sometimes in both . I feel them more doing lunges and squats, can you suggest some similar excercise so I can slim down my legs without doing lunges and squats. Maybe I’m not doing them correctly. Thank you for the information I did the exercises on this video today because I have both patella and meniscus injury. You said at the end of the video you would treat these injuries differently, do you have a video of both injuries? I am interested In the video if you have one. I love your abs workout I do often. Thank you so much for taking the time to post this very detailed video and especially caring to provide explanations and images. I have patellar femoral pain plus had a recent emergency partial hip replacement after falling on ice and already do a few of these for the hip. I will definitely try the others and hope they will help with my knee. So grateful for this and other videos you post. PS. By the way, I found the sound to be just fine!

I had total knee replacement in both knees ..5 years ago ..range of motion is very good ... many of the exercises you presented I do ..my legs are so strong as a result..thanks for the videos they are excellent and so informative

A lighter colour pants would help. Your legs and the couch is the same colour so I couldn't see the knee caps exercise.

I run and cycle competitively so I think my quads, calves and hamstrings are pretty fit. Do you have a video where you concentrate on stretches to alleviate knee pain? I'm not quite at bone-on-bone yet, so I'm looking for anything that might help.

You cannot spot reduce fat so you will want to focus on losing overall body fat by eating a sensible diet and doing low intensity steady state cardio.

I request you to re make this video, as the voice quality is not good. Secondly if exercises are demonstrated on someone else. It will be easier to follow.As u have been doing with your wife in other videos.

Great question, Aisha! It wouldn't be bad to do all 10 everyday, but I know that's a big time commitment. You could do 5 on day one and 5 on day two and then alternate for a week and see how that goes. Good luck!

Hi Jared, I have recently starting having pain directly under my kneecap and between the boney part before the shin when I kneel. With research through youtube videos I believe I have tendinitis. I have also had squishing/clicking sounds when squatting, doing lunges, and walking up stairs. I also sometimes feel a sharp pain directly behind the knee cap. Can you recommend specific videos that you have put on here for these things? Also, videos for Hip Bursitis and Spondylolisthesis? Thank you

Tone and Tighten : what about putting belt around toes and extending toes to point? I mean, start toes pointed up and extend to a straight point? I have problems with knees when I run owing to the foot extension. What I mean is when you put all your weight on the toes causes the knee to hurt in the lower part.

I fell on my left knee after a fall on a snow a month ago. I had pain on my patella at that time. X-ray was done that showed no fracture. Now my pain is on the back of my knee (popliteal area) when I walk and go up and down the stairs. What kind of knee exercises can you recommend. Thanks

I have pain under my right knee but only when going downhill, going uphill or flat there is no pain at all but as soon as I hit a downhill the pain kicks in, advice would be appreciated

I have previously contacted you about my Laminectomy and I am going through PT. But, I also have had an increase in right knee pain especially after having had 3 cortisone injections. I have had an MRI of my knee with dx osteoarthritis and a Baker's Cyst behind my knee. I now have a lot of popping of right knee which I have never had before and this appeared shortly after my surgery. I am concerned about cartilage and tendon damage r/t steroids post-op and previous injections. I am not going to seek anymore, and knee surgery is not an option. I am considering a knee brace to support my knee during ALDs and working out, weights, MTB, hiking, climbing etc. but there are too many choices. Do you have a recommendation? Thanks.

My knees crack when I squat to check out sth on lower shelves while shopping, quite embarrassing as I'm young. A physio said it was due to over 10 years of high impact cross-trainer use at home. I bought a cross-trainer coz I thought jogging was bad for joints, so I'm confused! Great stretches, thanks! Did your lovely assistant ask for a raise? Lol

Painless joint popping is typically nothing to be worried about; gas pressure being released from a joint. Probably not from cross-trainer; usually from anatomy/alignment and family history. Thanks so much for your kind comment! Totally need to give my assistant a raise!

Iv had a sore knee for about two years now and it feels like the front and under the knee cap are really sore when I put weight on I don’t know if it’s a acl because I don’t remember if I did it during training or if it’s just tendinitis or arthritis in the knee. Just hoping to find out what I need to do to get rid of pain thanks

I have hip, knee and back pain for years just got worse lately. MRI for knee and hip normal, . But I really feel like my femur is off. Already tried six doctors (5 chiropractors and 1 orthopedic), will try another new one next week. I had been told that have thight psoas , another told me that I have it band syndrome. Another told me I had IS joint issues, another that my knee was not tracking well. So tired of being with this pain, I keep insisting that my femur is out of place. Foam rolling that vibrates had helped me and some exercises, but still have this awful feeling. The tightness is continuous even with the stretching, exercises and foam rolling, Just tired and frustrated.

Great information and great demonstration .. SOUND sucks! It goes from loud too soft as the therapist turns his head. It interfered with people doing other workouts. It would be great if you could either redo the sound, oir the video.
